How to Lose More Weight on a Diet (Without Burning Out)

Losing weight isn’t just about “trying harder.” If you’re already dieting and not seeing the results you want, the issue usually isn’t effort—it’s strategy. Sustainable fat loss comes from understanding how your body works and making adjustments that actually move the needle. Here’s how to lose more weight on a diet in a way that’s effective, realistic, and maintainable.

Make Sure You’re Actually in a Calorie Deficit

This is the foundation. No matter what diet you follow, whether it is low-carb, keto, vegan, etc. Fat loss only happens when you eat and drink fewer calories than you burn. The problem is that many people think they’re in a deficit but aren’t. They are actually consuming more calories than they realise. There are a few common pitfalls that we encounter, like underestimating portion sizes and forgetting to track things like snacks, drinks and cooking oils. And we also don’t realise that some healthy foods that are still calorie-dense (nuts, smoothies, granola)

How To Fix it:
Track your food honestly for a week. You don’t have to do it forever, but it will give you clarity. Even small miscalculations can stall progress.

Prioritise Protein (It’s a Game Changer)

Protein is one of the most powerful tools for weight loss because it makes you feel fuller for longer. Protein also helps you to preserve muscle, and it slightly increases the amount of calories that you burn through digestion. If your diet is mostly carbs and fats, you’ll likely feel hungrier and less satisfied, so adding some protein is a real game-changer.

Simple rule:
Aim for a protein source in every meal, think about eggs, chicken, fish, tofu, and Greek yoghurt.

Stop Drinking Your Calories To Lose More Weight

Liquid calories are one of the easiest ways to accidentally sabotage your diet. When we are thirsty and we grab a drink, we often don’t look at the amount of calories in it. Think about sugary drinks, squash and smoothies. Alcohol is a naughty one, because the more you drink, the less you remember your calorie intake. Also, coffee and tea, if you have a few sugars in there too. These calories do not fill you up, but they do add up quickly in your diet. You don’t need to eliminate everything, but being mindful here can create a big calorie gap.

Better options to try:

Try to change the drinks like swapping to water (still or sparkling), Black tea and coffee or fruit tea. And swap your fizzy drinks and squash to low calory drinks.

Increase Your Daily Movement (Not Just Workouts)

You don’t need to live in the gym to lose more weight. In fact, daily movement matters just as much as structured exercise. This includes walking, taking stairs and standing more than sitting down. This is often called NEAT (non-exercise activity thermogenesis), and it can significantly impact calorie burn.

Practical tip:
Aim for 8,000–12,000 steps per day. It’s simple, effective, and sustainable. Walking doesn’t cost anything, and it can be fun.

Strength Training > Endless Cardio

Cardio will burn calories, but it is the strength training that changes your body. There are many benefits to lifting weights like building or preserving muscle. Improving metabolism over time and helping you get the body shape that you want, not just feeling lighter. You don’t need to be extreme. Even 2–4 sessions per week can make a difference. Cardio still has value, but relying on it alone often leads to plateaus.

Watch Out for “Diet Creep”

This happens when your diet slowly becomes less strict over time without you noticing, and foods that you consider treats will start to creep in again. Especially if you have a few extra snacks here and there. You might start having slightly larger portions and grabbing treats more often. If it starts off small, and gets bigger and bigger, then you know you are a victim of diet creep.

Fix it:
Check in with your habits every week. Small adjustments can get things back on track quickly.

Sleep More Than You Think You Need

Sleep is often overlooked, but it plays a huge role in weight loss. Not getting enough sleep can increase the hunger hormones. For Example, if you normally wake up at 7.30 am, but start waking up at 5 am, you will be hungrier throughout the day. It reduces your willpower because you will be too tired to count calories or eat healthily. It will also make you crave high-calorie foods. If you’re only sleeping 5–6 hours a night, your diet will seem much harder than it needs to be.

Target:
7–9 hours per night for optimal results.

Be Careful With “All or Nothing” Thinking

One of the fastest ways to derail progress is perfectionism. You eat something “off plan” and think that you have ruined everything, so you continue to eat the wrong food. But everyone is allowed an off day. Having that mindset will completely ruin your diet or healthy eating plan. Just take a day and be bad, do not feel guilty or a failure. Instead, start again tomorrow!

Better approach:
One meal doesn’t matter. One day barely matters. What counts is consistency over weeks and months.

Adjust When Progress Stalls To Lose More Weight

If you’ve been consistent for a few weeks and nothing is changing, it’s time to tweak your approach. This is called a plateau, and it is easily remedied. Slightly reduce calories (100–200 kcal) a day. Increase your daily movement, walk around or stand up more often. If you are exercising, you could add an extra workout every week. Lastly, improve your food quality, eat more whole foods and fewer processed ones. Cook from scratch, rather than buying cooking sauces from the shop. Avoid making drastic cuts because those usually backfire.
